Hi bilspidey, welcome to DrummerWorld. Have you ever taken lessons and had your technique critiqued by an instructor? If not, thats a good way to start on finding you answer, if I understood your question correctly. Maybe others will have more suggestions for you.

I find that doing excercises out of a book works best for me to get something out of practice. Free play is great and might help you come up with some stuff. But, for me, doing the excercises forces you to repeat stuff until you've got it right and got it grooving.

Well, what are you doing when you practice?
Depends... if you're playing in a band, I'd say devote most of your time to just getting your parts sounding great, and then keep up on the rudiments as much as possible.
One way or another, it's just about keeping up on the stroke fundamentals. The most time consuming stuff is usually independence, but if you constantly have your singles, doubles, etc. in shape, then you can apply them to any combination for grooves, a solo, etc.
